Hiking training workout
Twice a week on non-consecutive days, alongside your walks. Climbs need strong hips, thighs and calves; descents need thighs that lower you under control, because walking downhill loads the knee much more than walking on the flat; and rough ground needs balance. In soldiers, strength and aerobic training with progressively loaded marches improved loaded walking most. When the bodyweight version is easy, wear your rucksack, starting at about a tenth of your body weight, as our rucking page suggests.

Tips
- Rucksack: start at about 10% of your body weight and stay under about 30%, as our rucking page suggests; one lab study of women hikers suggested no more than 30%. Do up the hip belt and keep the load close to your back.
- Knee pain on stairs or descents: use a lower step and see our runner's knee guide.
- If you've sprained an ankle before, the balance work matters most.
- Stop each set with 1 to 3 reps in reserve. The NHS asks adults to do strengthening activities on at least 2 days a week.
The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
