Arm workout at home: curls and triceps with dumbbells
Supersets pair a biceps move with a triceps move, so one rests while the other works. The overhead extension is in because training the triceps with the arm overhead grew them more than arm-at-your-side work in a 12-week trial. No dumbbells yet? Filled water bottles or a loaded backpack will do to start, as the NHS suggests. Do it once or twice a week, alongside your other strength sessions. The doses are our starting point.

Tips
- In your first two weeks, stop every set with 3 or 4 reps to spare. After that, stop most sets 1 to 3 reps short and let the last round get within 0 to 2.
- When every set reaches the top of the range, move up to the next dumbbell. Dumbbell jumps are big for curls, so you may need to reach 15 reps first.
- Your rows and push-ups count too: with this session once or twice a week, most people reach the 10 or more weekly sets that build muscle.
- Sore elbows: go lighter and slower. Keep discomfort to about 3 to 4 out of 10, settled within an hour and no worse the next morning; otherwise see our elbow pain guides.
- Tingling in your ring and little fingers during the overhead extension: shorten the range or swap to kickbacks.
- After heart surgery through the breastbone, follow your team's advice before lifting with your arms.
The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
