Back workout at home: dumbbells, a band and an optional bar
Every part of the back with a pair of dumbbells, a resistance band and a door anchor: a vertical pull if you have a bar, two rows, the upper back and rear shoulders, the traps and a hip hinge. Stop each set 1 to 3 reps short of failure, and add reps before you add weight. Do it once or twice a week, with at least 2 days between. No bar? Skip the vertical pull and do a fourth set of each row.

Tips
- Check the band and its anchor before every set: a closed door on the hinge side, or round a post that can't move, never a handle that can open.
- Add reps until every set reaches the top of its range, then use heavier dumbbells or a stronger band.
- Slow negatives make you sore, so start with fewer than you think. Dark, red or cola-coloured urine with severe muscle pain or weakness needs medical advice the same day.
- With osteoporosis or a past spinal fracture, keep your back long in the rows and Romanian deadlifts and don't round under load.
- After heart surgery through the breastbone, follow your surgeon's advice before pulling or lifting with your arms.
- Short on time? Do the vertical pull and the two rows: about 20 minutes.
The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
