Feet & ankles.

Every force your body produces or absorbs passes through two small platforms of 26 bones each. Modern shoes do most of their work for them. These moves hand the job back. Tibialis raises wake the muscle that brakes every step. Slow full-range calf raises feed the Achilles the predictable load tendon thrives on. The short-foot drill rebuilds the arch's own muscles. And the knee-to-wall rock wins back the ankle range everything above borrows. Feet adapt fast; this is the quickest win in the library.

Front of the shin

Tibialis raise

Lean back against a wall, heels a foot out, and lift the toes toward the shins. The tibialis is the muscle that brakes every step you take, and this knees-over-toes staple is nearly the only exercise that trains it.

→ 2 sets of 15 to 20, slow

Calf + Achilles, full range

Slow calf raise

Toes on a step, lower the heel below the edge, rise all the way up, three slow seconds each way. Heavy, slow calf work is the backbone of every Achilles protocol for a reason: tendon loves load it can predict.

→ 2 sets of 12 per side, slower than feels right

The foot's own muscles

Short foot + toe splay

Barefoot, lift the arch without curling the toes, then spread the toes wide and set them back down. The foot has its own core, and waking it changes how everything above lands.

→ 10 lifts + 10 splays, daily, anywhere

Ankle dorsiflexion

Knee-to-wall ankle rock

Heel glued down, drive the knee forward past the toes toward a wall. Ankle range decides how deep you can squat and how much the knee has to compensate, and it is one of the fastest ranges to win back.

→ 10 slow rocks per side, daily
