Incline treadmill workout: building up to 12% for 30 minutes

The viral 12-3-30 workout is a treadmill walk at a 12% incline and 3 mph (4.8 km/h) for 30 minutes. In the one study of it, 14 young, regularly active adults who didn't hold the rails burned about 10 calories a minute, roughly 300 in 30 minutes, an effort similar to a gentle jog, and one of them couldn't finish. Older, heavier or less fit people may differ. For most people it's vigorous exercise, not a beginner's session, so this version builds up to it in four levels; stop at whichever level suits you. You need a treadmill that inclines to at least 12%, with a safety clip. In the walking plan it's an option after week 8, once a 6% slope feels moderate.

Tips

  • Move up a level only when your last two sessions at your level felt manageable and your calves and Achilles were fine the next morning (our rule).
  • Do it 2 or 3 times a week with an easier day between, alongside other walking (our suggestion): the steep slope works your calves and Achilles much harder than flat walking.
  • Hands off the rails: gripping them cut oxygen use by 15 to 21% in a small study, so the walk gets easier than the display suggests. A light touch for balance is fine.
  • If 3 mph feels like a jog for you, slow the belt rather than holding on.
  • At the end, lower the slope and the speed gradually and hold the rails to step off. Use the safety clip throughout.
  • Leave it out while an Achilles or calf problem is flaring. With a heart condition, or chest pain, dizziness or breathlessness when you're active, check with your GP before vigorous exercise like this. In pregnancy, don't take it up as a new activity.
  • It isn't a fat-burning secret: per minute it burns about as much as a gentle jog, and eating less does more for weight.

The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
