CrossFit-style workout for beginners: learn the lifts, then a short scaled workout
CrossFit classes run in four parts: a warm-up, skill or strength work, the workout of the day and a cool-down, and every workout can be scaled. This session follows that shape for your first months, when injuries are more common: in one gym's 8-week starter programme, novices had 9.5 injuries per 1,000 hours of training, and switching between scaled and full loads went with more injuries. So the loads stay light, every set stops short of failure, and the hard part is an EMOM (every minute on the minute), which kept heart rate and effort lower than racing the clock in a study of the same work. We're not connected with CrossFit or any gym, and a coached class is the best place to learn the lifts.

Tips
- Twice or three times a week for your first 3 months, with a day between: being new is the most consistent injury marker in CrossFit studies.
- Pick a scaled load you can keep for weeks rather than jumping to the full weight on good days: switching between them went with 3.5 times the odds of injury.
- Learn the Olympic lifts and gymnastics moves in a coached class, where trainer involvement went with fewer injuries, and build a strict pull-up before kipping.
- Don't do a new move for very high reps or for time in your first sessions. Dark, red or cola-coloured urine, much less urine than usual, or very painful, weak or swollen muscles in the days after need medical help the same day.
- Leaking during jumps or lifts is common and treatable: daily pelvic floor training helped 64% of women in a trial, and our pelvic floor guide explains how.
- Stop if you get chest pain, and call 999 for chest pain that doesn't go away, or spreads to your arms, neck, jaw, stomach or back.
The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
