Strength workout for spin classes: legs, jumps for bone, back, neck and shoulders
Spin classes work the heart, lungs and thighs hard but don't load your bones, and riders' aches cluster around the knees, back, neck and hands. Strength training improved cycling power in trials, and in other sports it cut injuries to under a third. This session takes its exercises and doses from our gym strength workout and mobility routine for cyclists, with dumbbells instead of machines so you can do it at home. You need dumbbells or a kettlebell, a bench or step and a mat, and an exercise bike for the warm-up if you have one.

Tips
- Twice a week, after an easy class or on a rest day, and not the day before a hard class.
- Stop each set 1 to 3 reps short of failure: leftover fatigue costs you rides.
- With osteoporosis or a past fracture, keep to heel drops and ask a physiotherapist before harder jumps. In pregnancy, don't start new jumping.
- Back sore on the bike? Raise the bars or sit more upright, as Spinning's set-up guide and our cycling page suggest.
- Numb fingers after rides: change your hand position often, and see a GP if numbness or weakness doesn't settle.
- Coming back from rhabdomyolysis? Not yet: our return session comes first, and heavy weights, jumping and new classes come back last.
The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
