Incline walking workout: hills or a treadmill slope
Walking uphill makes your heart, hips and calves work harder without walking faster: in a lab study, a 5% slope took about half as much energy again as the flat, and a 10% slope roughly double. So slow down on the climbs to keep a pace where you can talk but not sing. Outdoors, pick a route with hills, or use stairs; on a treadmill, start at 2 to 4% and build to about 6%. Take the downhills slowly: they load the knees much more than the flat. In the walking plan, the phases set how long you spend on the slopes.

Tips
- Go by your breathing, not the gradient: slow down uphill so you can still talk.
- In the walking plan, the phases set the dose: 15 to 20 minutes on gentle slopes in weeks 5 and 6, then 20 to 25 minutes with slopes up to about 6% in weeks 7 and 8.
- Downhills: shorter, slower steps, and walking poles if you have them.
- Calves or Achilles still sore the next morning? Lower the slope or shorten the hilly part for a week.
- Knee pain when you walk fast on the flat? A slower walk up a gentle slope may feel easier: in small lab studies it loaded the knee less. Your knee bends more with each step uphill, though, so if the pain is around your kneecap, keep the slope gentle and see how it feels.
- On a treadmill, start with a low slope, let go of the rails (a light touch for balance is fine) and use the safety clip.
- Pregnant, or new to exercise: keep the hills gentle and keep to the talk test.
The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
