Obstacle race strength workout: pull-ups, hangs, carries, crawls and burpees

Running fitness decides most of an obstacle race, but strength decides the obstacles. In experienced racers, how far they could carry a weighted bucket in 5 minutes predicted race time even after allowing for running speed, and the obstacles that stop many people are the hanging and climbing ones: monkey bars, rope climbs and walls. Spartan races have used burpees as the penalty for a failed obstacle. This session trains grip, pulling, carrying and crawling with moves you can see on our 3D figure. No programme has been tested on racers' injuries. Do it twice a week alongside your running.

Tips

  • Twice a week, on days without a hard run, and an easy day before a long or hilly run.
  • Progress the pull: scapular pull-ups, then slow negatives, then pull-ups; add towel hangs once 30-second hangs are easy.
  • Ropes and bars tear skin. Build up hanging time gradually, and wear gloves or long sleeves for rope climbs on race day if your race allows them.
  • Don't let burpees become a punishment: build up new training over weeks, and get help the same day for dark pee after a session.
  • After a recent shoulder dislocation, leave out hanging and pull-ups until your physiotherapist says otherwise.

The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
