Strength and power workout for throwers: lifts paired with medicine-ball throws, rotation and shoulder care

In throwers, the power snatch tracked shot put and weight throw distances, and how fast the legs produced force tracked shot put tests. In a small trial, pairing heavy and fast exercises in the same session improved competition throws more than doing them on separate days over 4 weeks. This session pairs each lift with a medicine-ball throw, adds trunk rotation for the discus and hammer, and finishes with shoulder care used in handball, which hasn't been tested in throwers. The throwing trials don't publish their full programmes, so the sets and reps here are our starting point.

Tips

  • Two or three times a week in preparation; in the 4 weeks before competition, keep the lifts and throws paired as here.
  • When you taper, either keep a little heavy work (about 85% of your best) to hold strength, or go light and fast (about 30%), which is less tiring: both kept throws improving in a trial.
  • Medicine balls only against a solid wall or into open space, with nobody near the rebound.
  • Javelin throwers: stop for pain on the inside of the elbow or a feeling that it gives way, and get it checked.
  • With high blood pressure, heart disease or glaucoma, breathe out through each rep and keep the weights moderate, as our Olympic lift guides explain.

The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
