Drop-set workout: shoulders and arms

One working set per move, taken close to failure and then continued twice with a lighter weight and no rest. In two small trials, a single drop set like this built about as much muscle as three normal sets, in half the time or less, and a 2026 meta-analysis found drop sets matched normal sets for muscle and strength. It feels much harder than normal sets, so use it once or twice a week, after you've been lifting for a few months.

Tips

  • Each drop: about 20 to 25% lighter (usually the next dumbbells down, or the pin up a plate or two), with no rest beyond the time it takes to change weights.
  • Stop each part about 1 rep short of failure. Most trials went to failure, but one that stopped close to it got the same results as normal sets.
  • Use a drop set instead of the last 2 or 3 sets of a small move, not on top of every exercise.
  • Keep drop sets to machines, cables and dumbbells: not heavy barbell squats, bench presses or deadlifts.
  • Expect it to feel much harder and more unpleasant than normal sets: that's normal. Stop for sharp pain.
  • Breathe out on every rep. Skip drop sets to failure if your blood pressure is high or uncontrolled, or you have heart disease, unless your clinician agrees: blood pressure rises steeply near failure.
  • Add reps to the first set before adding weight. Unusually severe muscle pain or weakness with dark urine in the days after needs medical help the same day (NHS 111, or urgent care in the US).

The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
