Strength workout for rowers: legs, hinge, pull and trunk

In trials, strength training made rowers stronger in the legs and a little faster on the water and the machine, at every level, and leg and pulling strength go with a better 2,000 m time. This session trains both, with the hip hinge behind the body swing and trunk work to finish. A review suggests 2 to 6 sets of 4 to 12 reps, three times a week out of season, and one or two heavy sessions a week to hold your strength in season. Keep heavy legs away from key tests and races.

Tips

  • Two or three times a week out of season, once or twice in season; put heavy legs on a different day from key tests, or after the rowing session.
  • Lift and row hard in separate sessions where you can, at least 3 hours apart.
  • Under 16, or new to lifting? Start with core and conditioning, as British Rowing's guidance asks for juniors up to 15.
  • Back pain during or after lifting or rowing: ease the load and see our back pain guide. A previous episode is the strongest predictor of the next.
  • Pain at the side of your ribs that builds with training: stop and see a physiotherapist or doctor early, and see our rib injury guide.

The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
