Hyrox strength workout: legs, pulling, carries and sleds
Fitness races are mostly running, and the fastest racers are the fittest runners, so this session is built like a runner's strength workout, with the race's pushing, pulling, carrying and squatting added. Strength training 2 to 3 times a week made trained runners 2 to 8% more economical, and lifting doesn't hold back running fitness, though explosive gains suffer if you lift and run hard in one session. Do it twice a week, more than 3 hours after hard running and at least a day before the next hard run. We're not connected with HYROX or any race organiser; check the official rulebook for your division's weights.

Tips
- Twice a week: lift more than 3 hours after hard running and at least a day before the next hard run.
- Learn each station's standard before you race, as the figure can't show them all: on the ski ergometer, pull down and hinge at the hips; on the sled pull, stay standing in your box and pull the rope in; on burpee broad jumps, chest to the floor and feet together; on sandbag lunges, the back knee touches the floor; on wall balls, squat below parallel and throw to the 2.7 m or 3.0 m target.
- New to strength training: start with our strength training plan for runners.
- Our Hyrox training plan uses this session every Tuesday, alongside a runners' strength session on Thursday, and sets each week's sets and weights as you build towards race weights.
- Knee or Achilles pain that lasts into the next day: ease off the running and see our runner's knee or Achilles tendinopathy guide.
The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
