Neck and shoulder knots routine: press, stretch, strengthen

Pressing a knot can ease it for a while. Strength work is what changed aching neck and shoulder muscles over 10 weeks in trials, so this routine does a little of the first and most of the second. Those trials were in people with trapezius muscle pain or frequent neck and shoulder pain rather than diagnosed trigger points, so using them for knots is our inference. Do it 3 times a week; on other days, 2 minutes of band lateral raises still counts.

Tips

  • Short on time? In a 10-week trial, 2 minutes a day of elastic band training, 5 days a week, eased neck and shoulder pain and tenderness.
  • Pick weights you could lift 3 or 4 more times, and add a little when the last reps feel easy.
  • Press on muscle beside the spine and across the shoulder blades, never on the neck itself or the bony middle of the spine.
  • Stop for tingling, numbness or pain spreading down the arm.
  • Neck pain with dizziness, a sudden severe headache, blurred vision, slurred speech, a drooping face, or weakness or numbness in an arm needs urgent help: call 999.

The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
