Vertical jump workout: landings, jumps and strength

In trials, jump training added about 5 to 9% to people's vertical jump, and pairing it with strength work did at least as well. This session starts with landings, moves to box and broad jumps, then low depth jumps, with about 80 jumps and landings in total, followed by squats, hinges and calf raises. Do the warm-up, the jump block for your week and the strength block, twice a week, two days apart. You need a sturdy box or step of 30 to 45 cm and a pair of dumbbells or a kettlebell.

Tips

  • Twice a week, at least two days apart, for 8 weeks. Do your jumps first, while you're fresh.
  • Count your jumps and landings: about 80 a session, warm-up included, suits beginners, on expert advice. In volleyball trials, programmes with far more jumps a session did no better, though that's a comparison across studies rather than a head-to-head trial.
  • End a set when your landings get loud or your jumps get lower.
  • Keep running intervals and other hard cardio at least 3 hours away, or on another day.
  • Skip long static stretches just before you jump: a moving warm-up is better.
  • Bone pain in one spot, Achilles pain, or pain below the kneecap: stop jumping and see our pain guides.
  • Under 16? Do this with a coach watching, using body weight and light weights.
  • If you leak when you land, build up pelvic floor exercises and lower-impact work first.
  • After 8 weeks, keep 1 or 2 sessions a week, or move on to the advanced plyometric workout.

The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
