10-minute dynamic warm-up

Warm, loose and ready, not tired: that is the goal. Raise your heart rate, take each joint through its range, then rehearse the moves you're about to load. Before lifting, finish with 1 or 2 lighter sets of your first exercise.

Tips

  • Then ramp up: 1 or 2 lighter sets of your first exercise, for example about half your working weight for 8 reps, then about three-quarters for 3. Before heavy sets of 5 reps or fewer, add a third, heavier ramp-up set (our suggestion).
  • You don't need to stretch. If a muscle feels tight, hold a short stretch, keeping it under a minute in total per muscle, then keep moving.
  • Before running, use the runner's warm-up. For team sports with sprinting, cutting and landing, a neuromuscular warm-up like the knee control warm-up, done 2 to 3 times a week, has the best evidence for preventing knee injuries.
  • Stop and get medical help for chest pain or pressure, unusual breathlessness, dizziness or fainting.

The doses are suggested starting points, not a prescription. Choose a range you can control and stop for sharp or increasing pain, numbness or tingling. Get individual advice after an injury or surgery, or if you are pregnant or managing a health condition.
